    FYI…Michael Murphey is having a war ship named after him this weekend. What an honor. You guys know him as “MURPH”, easily in the top 5 of hardest WODs out there.

      Nice! Thanks for letting us know! Yes, Murph was the first (and only Crossift WOD) that made me cry. It was just me and Leigh that fateful first day with Murph – May 2010? Somewhere in there.

      That’s awesome. Anyone who wants to learn more about Murph should read ‘Lone Survivor’. It’s written by his best friend who was also the only one one who made it out of the mission that took Murph’s life.

      Murph’s dad was on the news the other night as they were hailing the team that raided Bin Laden’s compound. Never have I done a WOD where I more readily thought of the hero connected to it. Pretty cool that they are naming a ship after him!

      Run 800 Meters
      20 Sumo Deadlift High Pull with 70lb (KB or Bar)
      20 Burpees
      100 yard farmer carry with 2 x 70lb (KB or Dumbbell)
      40 sit-ups

      Michael Anthony Monsoor was a U.S. Navy SEAL killed during the Iraq War and posthumously awarded the Medal of Honor. On September 29, 2006 an insurgent threw a grenade onto a rooftop where Monsoor and several other SEAL and Iraqi soldiers were positioned. Monsoor quickly smothered the grenade with his body, absorbing the resulting explosion and most likely saving his comrades from serious injury or death. Monsoor died 30 minutes later from serious wounds caused by the grenade explosion

    Today the DUs were there finally not to the graceful DUs yet but with work they will get there. 9:18 Rx

    21:05 — yes I know sounds pathetic, but actuallly a sort of PR for me because I actually did the DUs and have always done Annie with singles. Even strung 4 together which is my best so far.

    I dont usually have a lot of free time between my jobs and my band. However when I do have free time I love to cook and play with a few things in recipes. So heres a primal/paleo version of orange chicken:

    Start off by heating up 1 tablespoon of extra virgina olive oil in a medium sauce pan
    add 2 large navel oranges peeled, 1/4 cup water, a dash of black ground pepper, a dash of ground cinnamon cook for approx. 2 mins it should be a pulp consistancy.

    preheat oven to 375 degrees

    using corningware is best but any backing dish that you can cover will work as well. Place 2 large chicken breast cover it with the orange mixture and I added a 1/2 cup of fresh sliced mushrooms for additional flavoring. Bake for 1 hour and let stand for 10 mins

    great veggies to pair with it it an assortment of yellow squash, zuccin and red bell pepper for color ( for the veggies in this again 1 tablespoon EVOO, 1 teaspoon of minced garlic in a small frying pan).

    *tried to stay under 1:50 all the time but clearly did not… next time (if there is one). Darby — you’re tutorial last week played well for the rowing today, thanks! Without it I think I would have been at times above 1:50 (more like 1:52-1:55 range) for this one!

    My easiest recipe
    1 Whole Chicken in quarters
    4 T Olive Oil
    Vegetables – any you like
    Italian Seasoning

    Put oil in glass or metal pan. Coat chicken. Season with Italian Seasoning (heavy hand).
    Cook 350 in oven for 45minutes hour.
    Add vegetables add more seasoning and salt and pepper to taste and cook another 45minutes or until skin on chicken is crispy and fat has melted into pan.
    Serve with dipping sauce of choice and/or crackers above

    Totally could done this on the road but didn’t have a jumo rope
    Windsor Marriott had an amazing 2 level gym with PVC pipes, Olympic bar bells…nice
    Not sure the weight though since I couldn’t tell if it was Kilos or LBs…thinking it was LB’s but it’s London…
    So warm up – 25 sqauts, pushups, situps, 800M run on the treadmill
    5 X 3 back squats I think 95, 105, 115, 120, 125

    Sorry about not making it to the potluck, some major relationship issues. You know your day is going to be bad when someone wakes up looking for a fight that will last all day.

    Workout with mod…15lb DBs standing overhead press 50,40,30,20,10. Made one equal set of leg raises before back said no more.
